A 28-week hybrid build: strength that transfers, muscle that shows, and the conditioning to run it all down, built around the split you already designed, with knee-friendly mechanics woven through every heavy day.

Why I Built It This Way

On the splitYou already built this one. The hybrid routine you sent over is almost exactly what we're running, I mostly formalized the periodization and merged it with a phase structure. When something works and it's clearly yours, my job is to sharpen it, not replace it.
On "not a bodybuilder, not a powerlifter"Compound lifts stay first when you're freshest (Monday and Friday), accessory volume stays moderate instead of chasing size in one direction, and speed work, Zone 2, and a long run are layered in so the engine keeps pace with the strength. That's the "weak in the middle" problem solved, strength, size, and conditioning develop together instead of one eating into the others.
On the kneeA click with no pain usually points to a tracking or stability issue, not a structural one, but I'm not a physician, so get it looked at once before we push the plyometric work harder (see the note below). In the meantime, box squats replace free squats on Monday, controlling depth and shear force, Controlled Articular Rotations go into every warm-up, and single-leg and posterior-chain work builds the stability that usually resolves a painless click over time.
On the "5% body fat" targetI want to be straight with you on this one. 5% is stage-shredded, competition-only condition, essentially unsustainable, and it actively fights muscle gain since your body needs some fat reserve to build and recover. What actually gets you strong, muscular, and lean in a way you can hold onto sits closer to 8–12%: visible abs, visible separation, still enough in the tank to keep adding muscle and mileage. That's the number this program is actually built toward. If you want to chase single digits for a specific event down the line, we can run a short, planned cut for that, but not as the year-round target.
On the calendarYour own program already builds in a deload every 4th week. I kept that exactly as you designed it and used it as the engine for the whole periodization below, instead of imposing a different rhythm on top of it.

28-Week Roadmap

Phase 1: Foundation & Knee Stability1–8Box squat depth and bar path get full attention before load climbs. Controlled Articular Rotations become a daily habit. Moderate loads everywhere while movement quality locks in. Deloads at Week 4 and Week 8.
Phase 2: Strength & Engine Build9–16Main lifts progress toward heavier strength blocks (4×4–6). Tempo runs get faster, Zone 2 volume increases. Deloads at Week 12 and Week 16.
Phase 3: Hybrid Peak17–24Heaviest strength numbers of the block. Hypertrophy accessories run at higher volume. Threshold, 400m, and tempo paces all get faster. Nutrition shifts toward the cut. Deloads at Week 20 and Week 24.
Phase 4: Polish & Performance Test25–28Volume tapers ~15%. Week 28: retest the main lifts, the speed protocols, and the long run distance against Week 1 baseline, to see the actual gap closed.

On Load: you didn't send over current working weights, so every lift below starts at "establish Week 1" instead of a guessed number. Log the actual weight you use for each lift in the Hub the first time you run it, that becomes your baseline, and every week after that you're progressing against your own number, not mine.

Day 4 / Thursday — Speed / Tempo Development

Week A: Threshold Intervals — 5 × 4 min at threshold pace, 2 min easy jog between.

Week B: 400m Repeats — 6–8 × 400m at goal 5K pace or faster, full recovery between.

Week C: Tempo Run — 20–25 min continuous at a "comfortably hard" pace, faster than Zone 2, controlled the whole way.

The same three sessions get faster as the block progresses, that's the actual progression metric on this day.

Long Run (Conversational Pace) — 60–90 min. Same rule as Zone 2: if you can't talk, slow down. This is the "run also" piece from our call, capped so it doesn't compromise Day 1.

Nutrition Protocol

Your goal is both "build muscle" and "get lean," and those pull in opposite directions at the extremes you named. Here's the honest split: we build first, then we cut, not both at once, that's how it actually works at an advanced level.

A click with no pain is common and usually mechanical, not damage, but frequency of the right kind of work is what actually changes it, not one Saturday session.
